In short

Daily undulating periodization puts heavy, volume and speed sessions in one week, so each lift is trained more than once. It suits intermediate lifters who want frequent practice and can recover from several main-lift sessions a week. A session takes about 55 to 65 minutes, including warm-ups and accessories.

How the weeks change

Two waves climb with an unload week between them, the heaviest sets arrive in week 11, and a deload follows.

A typical week

Each week has a heavy squat day, a heavy deadlift day, a volume squat day and a speed deadlift day, with bench on three of them.

What you can expect

Each lift gets a heavy day and at least one lighter day every week. The lighter days start around RPE 6 to 7, while the heavy sets climb week by week. After a one-week unload, the heavy days build to a top triple, then a top double, at higher effort. The hardest moment is the realization week, with a single at RPE 10 on each lift. The final week drops to two easy sets per lift, so you recover before the next block.

Best for

Intermediate lifters who want frequent practice on the big three and can recover from several main-lift sessions a week. Beginners usually do better on a simple linear plan first.

What to be careful about

  • Expecting more. Studies find DUP about as effective as linear periodization, not better. Choose it because within-week variation suits you, rather than for a promised bigger gain.
  • Separate loads. Each day sets its own load for its own reps and effort. Do not copy a heavy day's weight onto a volume day.
  • Speed day. The speed deadlift sets are light on purpose. Move the bar fast and end the set if it slows.
